Are Seed Oils Bad for You? What the Science Actually Says

Seed oils have become everyone's favorite food villain. Scroll through social media and you'll be told they're inflammatory, toxic, and quietly wrecking your health. But are they really all that bad? The honest answer is more nuanced than the headlines suggest, and once you understand what these oils actually do in the body, the panic starts to look badly overblown.

What are seed oils, and which ones are we talking about?

Seed oils, often called vegetable oils, are oils extracted from the seeds of plants. They're everywhere in the food supply because they have a high smoke point, which makes them stable for cooking, and they're cheap to produce, which makes them attractive to manufacturers of dressings, snacks, fast food, and mass-produced baked goods.

The ones usually singled out for criticism are canola, corn, soybean, grapeseed, cottonseed, sunflower, safflower, and rice bran oil. Interestingly, sesame, peanut, and flaxseed oil are technically seed oils too, but they rarely get dragged into the debate. And two oils people often assume are seed oils aren't: olive oil and avocado oil come from the flesh of the fruit, not the seed. Nut oils like almond and walnut are also in the clear, since nuts are botanically a fruit with a hard shell.

What do seed oils actually do nutritionally?

They deliver plant-based polyunsaturated fats, known as PUFAs. These include two essential fatty acids: alpha-linolenic acid (ALA, an omega-3) and linoleic acid (LA, an omega-6). "Essential" means your body can't make them, so you have to get them from food, and seed oils are a concentrated source. Omega-3s are known for their anti-inflammatory and heart-protective effects, while omega-6s play a role in brain development and muscle growth.

For good health, we need roughly 15 grams of LA and 2 grams of ALA a day. Ideally, those fats are consumed to achieve a ratio of about 4:1 or less of omega-6 to omega-3. Here's the catch: seed oils are far richer in LA than ALA. Soybean oil, for example, has about 10 times more LA than ALA. And because seed oils are in nearly everything, it's easy to blow past the optimal LA amount and nearly impossible to hit a good ratio. The standard American diet delivers around 40 grams of seed oils a day producing an omega-6 to omega-3 ratio of roughly 20:1. That imbalance, not the oils themselves, is the real story, and we'll come back to it.

Are seed oils inflammatory?

This is the loudest claim, and it doesn't hold up the way critics say. The concern centers on what happens to linoleic acid in the body. Some of it converts to arachidonic acid, which is involved in the inflammatory response, and critics stop there. But two facts change the picture. First, only 0.2% of LA is actually converted to arachidonic acid. Second, not all inflammation is harmful. Many arachidonic acid metabolites don't start inflammation at all; they help resolve it and drive wound healing, and some of the others protect against infections and allergic reactions.

Arachidonic acid also does far more than participate in inflammation. It's a building block of every cell membrane, keeping cells fluid and flexible. It makes up about 20% of the fatty acids in the brain and is essential for early neurological development. It also supports muscle growth and repair throughout life. So it isn't the enemy it's made out to be, which is likely why tissue levels of arachidonic acid have not been linked to cardiovascular risk.

Do seed oils cause LDL cholesterol to oxidize?

There's a real kernel here, but the evidence points the other way overall. PUFAs are prone to oxidation, and linoleic acid is the most abundant fatty acid in the core of LDL particles, so higher LA intake can raise oxidized LDL. On its face, that sounds worrying.

But the countervailing data is substantial. Studies show that replacing 5% of dietary energy from saturated fat with omega-6 fats lowers LDL by an average of 15 mg/dL. And in analysis after analysis, higher circulating and tissue levels of linoleic acid, which reflect long-term omega-6 intake, are associated with lower cardiovascular risk and lower overall mortality. The relationship between omega-6s, cholesterol, and heart disease is genuinely complex, and fixating on a single effect of a compound that does many things is a good way to reach the wrong conclusion.

Aren't seed oils dangerous because they're extracted with hexane?

This one needs context more than rebuttal. Not all seed oils are chemically processed; many can be cold-pressed or expeller-pressed mechanically, which is how flax, peanut, and sesame oils are typically made. But canola, corn, soybean, grapeseed, cottonseed, sunflower, safflower, and rice bran oil are often extracted using a solvent, hexane, which is then evaporated off, and residual traces can remain.

The amounts, though, are tiny. According to Harvard's School of Public Health, residual hexane in seed oils runs about 0.8 parts per million (ppm). For comparison, OSHA's workplace exposure limit is 500 ppm per shift, and ingestion from all food sources combined accounts for less than 2% of daily hexane exposure, with the largest source being gasoline fumes. No one is arguing that chemical exposure is a good thing, but zero exposure is essentially impossible in modern life, and the amount from seed oils is trivial. Harvard's experts don't consider it a meaningful concern.

Are all seed oils equally bad?

No, and this is where blanket condemnation falls apart. They differ quite a bit. Canola oil is low in saturated fat and has a favorable 2:1 omega-6 to omega-3 ratio, making it one of the better choices for high-heat cooking. Flaxseed oil is unusually high in omega-3s, with a 1:4 ratio that makes it actively anti-inflammatory. Sunflower oil is rich in vitamin E, a potent antioxidant. And it's worth noting the irony that some of the fats marketed as "natural" alternatives to seed oils, like coconut oil, are actually worse for your cholesterol than the seed oils they're meant to replace.

The one thing all fats share, whether we're talking seed oils, olive oil, avocado oil, butter, and beef tallow alike, is that they're calorie-dense: 9 calories per gram, more than double carbohydrates or protein. So even modest overconsumption of any fat can add up quickly over time.

So what's the real problem with seed oils?

It comes down to quantity and context. Seed oils have redeeming qualities in reasonable amounts, but because they're in everything, most of us are simply getting too much. And too much of nearly anything is a problem. Drink six glasses of water and you're well hydrated; drink six quarts and you can die. The dose makes the difference.

The delivery vehicle matters just as much. Sautéing vegetables in a little canola oil is not remotely the same as eating that oil in a package of cookies. And this is exactly where it gets hard to blame the oil, because when a food is making us sick, is it really the canola oil, or is it the high-fructose corn syrup, refined flour, and additives it's riding along with? Would those cookies suddenly be health food if they were made with butter instead? The seed oil is usually the least of the problem.

Then there's the balance issue. ALA and LA compete for the same conversion pathways in the body. ALA converts into EPA and DHA, the highly beneficial, anti-inflammatory omega-3s. But when the system is flooded with LA, that pathway gets monopolized, arachidonic acid production wins out, and EPA and DHA production suffers. In other words, seed oils may act "pro-inflammatory" not by causing inflammation directly, but by crowding out the omega-3s that fight it. The fix isn't to fear seed oils; it's to bring the ratio back toward balance by eating more omega-3-rich foods like salmon, walnuts, and flax, and fewer processed foods. It's worth noting that not every expert even worries about the ratio; some argue that since higher omega-6 intake tracks with better survival, we should stop fretting about omega-6 and simply focus on getting enough omega-3. There's wisdom in that too.

How should you actually use seed oils?

You don't need to purge them from your kitchen. The best advice here is also the oldest, from author Michael Pollan: "Eat food. Not too much. Mostly plants." Real food, made with ingredients that have been used for generations, and many seed oils have been around for thousands of years. Within that framework, a few strategic habits help:

  • Rotate your oils. Use olive oil for low-heat cooking, canola or avocado for higher heat, and flaxseed or walnut oil for dressings.
  • Watch your portions. Even healthy oils are calorie-dense, so a light hand matters.
  • Prioritize whole foods. Get most of your PUFAs from nuts, seeds, fish, and avocados, with oils playing a supporting role.

For what it's worth, here's what I do myself. I don't consume much seed oil in liquid form. I rarely cook with it and don't buy much processed food. But I eat plenty of nuts, seeds, fish, and avocados, and I have at least one serving of omega-3 rich Step One Foods every day.

Where do seed oils fit with Step One Foods?

It's present in minuscule quantities, less than 1% of the dried fruit by weight. I point this out not to apologize for our ingredient panel, but to offer the kind of quiet context that gets lost when people are just shouting online.

The bottom line on seed oils

Seed oils have been unfairly maligned. They have genuine nutritional value and fit comfortably into a heart-healthy diet when used in reasonable amounts and balanced with strong sources of omega-3s. If the whole seed oil panic teaches us anything, it's that the effects of food on the body are complex and rarely predictable, and that we should be skeptical of anyone who condemns a single ingredient or a single biological pathway. We never eat any ingredient in isolation, so the questions that actually matter are always "with what?" and "instead of what?" If you're eating seed oils as part of a diet full of ultra-processed food, they're the least of your worries. If you're eating them as part of a whole-food, plant-centered diet in reasonable amounts, relax. You're fine.
